How Much Vitamin D Should You Actually Take Every Day?

The RDA is 600 to 800 IU a day. The bottle on the pharmacy shelf says 2,000, or 5,000, or more. Both figures are real — one is a target, the other is a ceiling, and mixing them up is where most of the worry starts.

The short answer

Two numbers, both real

Search this question and you land somewhere between 600 IU and 5,000 IU depending on which page opens first. That’s not one of them being wrong. NIH’s Office of Dietary Supplements sets the Recommended Dietary Allowance — the intake that covers nearly everyone’s basic requirement — at 600 IU (15 mcg) a day for most adults. The 2,000, 4,000 and 5,000 IU bottles on the same shelf are answering a different question: how much a healthy adult can take routinely before hitting the ceiling. That ceiling, the Tolerable Upper Intake Level, sits at 4,000 IU (100 mcg) a day for adults.

Reading “safe upper limit” as “the target to hit” is where most of the confusion around this nutrient starts. They’re not the same kind of number, and a supplement label rarely explains the difference.

The RDA, by age

The Recommended Dietary Allowance changes once, at age 71, and is otherwise flat across adulthood. Labels sometimes list the amount in micrograms rather than IU: the conversion is fixed at 1 mcg = 40 IU, so 15 mcg and 600 IU are the same quantity written two ways.

The RDA is built to meet the needs of nearly everyone in an age group, which is a deliberately conservative design — it’s set higher than what the median person requires, precisely so it still covers people at the low end of the distribution. It also assumes limited sun exposure, since the DRI process doesn’t want the recommendation to depend on how much time someone spends outdoors.

Why 600 IU feels low to a lot of people

The RDA is a population floor, and a floor can’t account for how differently people actually make and store vitamin D. Skin pigmentation, latitude, season, time of day, sunscreen use and how much skin is exposed all change how much vitamin D a given sun session produces, per NIH’s Office of Dietary Supplements — and older skin synthesises less of it than younger skin under identical conditions. Someone at high latitude through a northern winter is working from a very different baseline than someone in year-round sun, and the same 600 IU lands differently on each of them.

Body composition matters too. People with obesity, and people with malabsorptive conditions such as Crohn’s disease or celiac disease, tend to run lower blood levels of vitamin D for a given intake — one documented reason the same RDA doesn’t translate into the same blood result across different people. None of that makes the RDA wrong. It makes it a starting assumption for a population, not a promise about any one person’s blood test.

Is 5,000 IU too much?

It’s above the Upper Limit, which is the honest answer and also not the end of the conversation. The UL is deliberately set with a safety margin — it’s the ceiling for routine, unsupervised, long-term use across an entire adult population, not the exact point where harm begins. Crossing it isn’t the same as guaranteeing toxicity.

What it does mean is that 5,000 IU a day, taken as a default rather than a response to a specific number, is a decision that has left the territory a general guide can make for you. Vitamin D toxicity is rare, and NIH’s Office of Dietary Supplements ties it almost entirely to supplement intake rather than food or sun — sunlight can’t overdose you, because the skin’s own production is self-limiting. When it does happen, it shows up as symptoms tied to high blood calcium: nausea, vomiting, weakness, and in more sustained cases, kidney problems. That’s the boundary worth knowing, not a reason to panic over a single 5,000 IU capsule.

The doses that actually correct a diagnosed deficiency are usually higher than the RDA and are set by whoever ordered the blood test, calibrated to that specific result. That’s a different exercise from choosing a daily supplement off a shelf, and it belongs with that clinician rather than with an article.

D3 or D2 — does it matter which you buy

Both are vitamin D; they differ in where they come from. D3 (cholecalciferol) is what your own skin makes from UV exposure, and it’s also the form used in most animal-derived supplements. D2 (ergocalciferol) is produced by irradiating yeast, and it’s common in plant-based supplements and in higher-strength prescription formulations.

The evidence on whether one works better than the other is genuinely mixed rather than settled either way. Here’s the part that’s easy to miss: the RDA was set primarily on bone health — calcium absorption, bone mineral density, and preventing conditions like rickets — because that was where the evidence was strong enough to build a number from. Vitamin D gets discussed constantly in connection with immune function, mood, muscle strength and other outcomes, and those are active areas of research. But the RDA itself isn’t calibrated to any of them. It answers “how much prevents a bone problem,” not “how much optimises everything vitamin D has ever been associated with.” Advice that implies otherwise is reading more into the number than the body that set it intended.

Food and sun, briefly

Few whole foods carry meaningful vitamin D on their own. Fatty fish like salmon and trout are the main natural source, with egg yolks contributing a smaller amount, per USDA FoodData Central. Most dietary vitamin D in practice comes from fortification — milk, some plant milks, and some breakfast cereals — which exists specifically because natural food sources are so limited. Checking the label matters more here than for most nutrients, since fortification amounts vary by brand.

Sunlight remains the other major route, with the same caveat as above: how much you make depends on where you live, when you’re outside, how much skin is exposed, and your skin itself — which is exactly why intake recommendations exist as a backstop rather than an afterthought.

Why this guide is graded moderate

The RDA and Upper Limit figures themselves are about as solid as nutrient numbers get: they come from a national body’s formal review process, and we’re reporting them directly rather than interpreting them. If the question were only “what does NIH recommend,” this would be graded strong.

It’s graded moderate because “how much should you actually take” is a bigger question than that, and the bigger question isn’t fully settled. How much any one person needs beyond the population floor depends on sun exposure, body composition, and absorption — all real, all variable, and none of them reducible to a single revised number a guide could hand you instead. Where the evidence is genuinely strong is the floor and the ceiling. Where it thins out is everything in between, and that’s exactly the part a blood test and a clinician are built to handle, not an article.

When to stop reading and see someone

Stop and contact a clinician rather than waiting it out if you develop persistent nausea, vomiting, confusion, unusual thirst or urination, or bone pain while taking a vitamin D supplement — these can signal high blood calcium, and the dose needs adjusting under supervision, not self-correction. The same applies if you have kidney disease, sarcoidosis, a parathyroid disorder, or a blood test already showing a deficiency that someone wants to correct with a specific regimen: those situations call for a dose calibrated to your own numbers, not a figure from a general guide.
